Formula
Total improvement: Improvement (sec) = Current Pace (sec/mi) − Target Pace (sec/mi)
Pace at week w (linear interpolation): Pacew = Current Pace + (Target Pace − Current Pace) × (w / Total Weeks)
How it works
The calculator converts both the current and target paces from minutes and seconds to total seconds per mile, then distributes the improvement evenly across the training period using linear interpolation. Each weekly checkpoint shows the pace you would need to be running to stay on track for a straight-line improvement curve.
A linear progression is a simple planning model. Real training typically involves periodisation, recovery weeks, and non-linear adaptations. Use this chart as a motivational guide rather than a strict week-by-week prescription.
Worked example
- Current pace: 10:00 min/mi (600 sec). Target pace: 8:00 min/mi (480 sec). Training window: 12 weeks.
- Total improvement = 600 − 480 = 120 seconds per mile.
- The pace improves by 120 / 12 = 10 sec/mi per week, reaching 480 sec/mi at week 12.

Common mistakes to avoid
- Setting current and target pace to the same value, producing a flat line with zero improvement per week.
- Assuming linear improvement is realistic for beginners — early gains are often faster and later weeks plateau, so the midpoint of the chart may be overoptimistic.
- Entering pace in miles per hour instead of minutes per mile — a higher mph is faster, but a lower min/mi is faster, so the improvement direction reverses.
