Formula

Protein grams: Protein (g) = Calories × Protein% / 4

Carbohydrate grams: Carbs (g) = Calories × Carbs% / 4

Fat grams: Fat (g) = Calories × Fat% / 9

How it works

The calculator converts a daily calorie target and three macro percentage targets into gram quantities using the standard energy densities: 4 kcal per gram for both protein and carbohydrates, and 9 kcal per gram for fat. The three percentages must sum to 100% for the result to be meaningful.

These conversions are based on the Atwater general factors used in food labelling. Individual foods may vary slightly. The tool does not prescribe specific percentages; the appropriate split depends on personal health goals and should be discussed with a qualified nutrition professional.

Worked example

  1. Daily calories: 2,000 kcal. Protein: 30%, Carbs: 45%, Fat: 25%. Percentages sum to 100%.
  2. Protein = 2,000 × 0.30 / 4 = 150.0 g. Carbs = 2,000 × 0.45 / 4 = 225.0 g.
  3. Fat = 2,000 × 0.25 / 9 ≈ 55.6 g.

Protein: 150.0 g. Carbs: 225.0 g. Fat: 55.6 g.

Common mistakes to avoid

  • Entering percentages that do not add up to 100%, making the gram targets inconsistent with total calorie intake.
  • Using the same calorie total for cutting and bulking — macro percentages may look similar, but total calories should differ based on the goal.
  • Ignoring alcohol (7 kcal/g), which falls outside all three macro categories but contributes meaningfully to total calorie intake.
